Hypertrophy Training Principles: Volume, Intensity & Frequency

Determining Optimal Training Volume

Training volume, measured in hard sets taken within 0–3 Reps in Reserve (RIR), is directly correlated with muscle growth up to an individual's Maximum Recoverable Volume (MRV). Beginners thrive on 8–12 sets per week, while advanced bodybuilders require 15–20+ targeted sets.

Managing Intensity and Reps in Reserve (RIR)

To trigger myofibrillar hypertrophy, sets must reach a high level of effort. Training to an RIR of 1–2 on compound movements (squats, bench press, deadlifts) and 0–1 RIR on isolated machine exercises maximizes motor unit recruitment without causing excessive central nervous system (CNS) fatigue.
